Setting up the bench

Position a flat bench under the Smith machine bar. Adjust the bench position so the bar travels through the middle of the chest at the bottom of the rep. Test the position with light load before working sets. Most Smith machines have markings that help align the bench correctly.

Body position

Lie on the bench with the eyes below the bar. Plant the feet firmly on the floor. Pull the shoulder blades down and back against the bench. Maintain a slight natural arch in the lower back. The head, upper back and buttocks should stay in contact with the bench throughout the lift.

Bar path and grip

Grip the bar slightly wider than shoulder width with wrists straight. Rotate the wrists to unrack the bar from the hooks. Lower the bar to touch the middle to lower chest. Tempo and breathing
