Plate loaded chest press

The plate loaded chest press uses plates rather than a stack of weights for resistance. The separate handle design allows independent unilateral loading. The plate loaded version often allows greater absolute loading than cable based chest press machines and produces slightly different feel during the press. It is a strong primary chest exercise in many programmes and a useful alternative when the standard chest press machine is busy.

How to do it

Plate loaded chest press technique

The plate loaded version uses similar technique to other chest press machines with some specific considerations for the plate loading and separate handles.

Setting up the seat

Sit on the machine with the back firmly against the back pad. Adjust the seat height so the handles align with the lower chest at the starting position. Most plate loaded chest presses have markings to indicate appropriate seat height. The handle path should travel forward at approximately the same line as a flat bench press.

Loading the plates

Load equal weight on both sides of the machine. Use clips or collars to secure the plates if the machine design requires them. Many plate loaded machines have leverage advantages that mean the load felt by the lifter is different from the total plate weight. The numbers on plate loaded machines are not directly comparable to free weight loads.

Body position

Both feet flat on the floor for stability. Shoulder blades pulled down and back against the pad. Chest lifted with a slight natural arch in the lower back. The head rests against the back pad. Grip the handles with palms facing down or in neutral position depending on machine design.

Executing the rep

Press the handles forward by extending the arms. Stop just short of full lockout to keep tension on the chest. Squeeze the chest at the extended position. Lower the handles under control until the elbows are slightly behind the line of the torso. Pause briefly at the bottom. The range and tempo should produce moderate stretch and full contraction.

Triceps and front deltoid

Sets and reps for strength

Three to five sets of 4 to 8 reps with heavy load. Rest 2 to 3 minutes between sets. The heavy loading capacity makes the plate loaded press suitable for strength work. The fixed but independent path simplifies the movement compared to free weight pressing while allowing significant loading.

Sets and reps for hypertrophy

Three to four sets of 8 to 12 reps with moderate to heavy load. Rest 90 to 120 seconds between sets. The hypertrophy range produces strong chest growth stimulus. The independent handle design adds slight stabilising work beyond what a fixed bar machine requires.

Frequency

Once or twice per week is typical. The plate loaded press can be the primary chest exercise in some programmes or alternate with other pressing exercises across training cycles. Most chest programmes include some form of machine pressing in addition to free weight work.

Progression

Progress through small plate additions of 2.5 to 5 kg per side when achievable. The plate loaded design allows precise load increases. Once load progression slows, additional reps, additional sets or slower tempo can extend stimulus. Drop sets work particularly well on plate loaded machines due to easy plate removal between drops.
