What split squats are

Static foot position
Unlike lunges where feet move between reps, split squat feet stay in position throughout the set. This eliminates stepping motion and balance demands. The legs focus purely on the vertical up and down motion. Cleaner training stimulus and easier to learn than dynamic single leg exercises.
Single leg emphasis
The front leg does most of the work while the back leg provides stability and minor force production. This concentrates training on one leg at a time. Useful for addressing strength imbalances and for users wanting focused single leg work without bilateral exercise demands.
Easier than Bulgarian split squats

Technique step by step
Split squat technique seems simple but specific points produce better results.
Setup and stance
Stand with feet hip width apart. Step one foot forward about 2 to 3 feet. Both feet point forward in a staggered stance. Weight distributed between both feet at the top position. Most weight on the front foot, some on the ball of the back foot. The stance length matters for the training effect.
The descent
Lower straight down by bending both knees simultaneously. The front knee bends to approximately 90 degrees. The back knee approaches the floor. Maintain upright torso throughout. Front knee tracks over front foot. Lower under control rather than dropping into position.
The ascent
Drive through the front foot primarily to stand back up. The back leg contributes some force production but the front does most of the work. Reach the top position with both knees soft (not locked out). The vertical motion pattern with consistent foot position is the key feature.
Common form errors
Hopping or moving feet during the set. Leaning forward excessively. Letting front knee cave inward. Inconsistent depth between reps. Using back foot for too much force. Each error reduces training effect or increases injury risk. Maintain attention throughout the set.
Different versions
Several split squat variations adjust the training emphasis. Each suits different purposes.
Bodyweight split squats
No external loading. Suits beginners learning the pattern, warm ups before loaded work and high rep conditioning. The bodyweight version develops basic single leg patterns. Most users progress to loaded versions for continued development.
Dumbbell split squats
Holding dumbbells at the sides. Most common loaded version. Allows easy loading progression. The dumbbells can be set down between sides for working both legs without complete rest. Standard approach for most uses.
Barbell split squats
Bar across upper back like a back squat. Allows heavier loading than dumbbells. Requires more balance and is harder to set up. Better for experienced users than beginners. The heavier loading enables strength development beyond what dumbbells permit.
Goblet split squats
Single dumbbell or kettlebell at chest height. Forces upright torso and emphasises quads more. Excellent variation for users wanting quad focused training. The grip and core demand limits maximum load but produces strong quad stimulus.
How to use them
Split squats fit into programmes in several ways. The right approach depends on your goals.
For hypertrophy
8 to 12 reps per leg, 3 to 4 sets per leg. Moderate to heavy load. 90 second to 2 minute rest between sides. Effective single leg quad and glute development. Useful accessory work after bilateral exercises or as primary single leg work.
For beginners learning single leg work
10 to 15 reps per leg, 2 to 3 sets per leg. Light dumbbells or bodyweight. Develops single leg patterns before progressing to more demanding variations. Standard starting point before Bulgarian split squats or walking lunges.
For strength
5 to 8 reps per leg, 3 to 5 sets per leg. Heavy dumbbells or barbell. The bilateral foot contact allows heavier loading than walking lunges or Bulgarian split squats. Useful strength work without the balance demand of more dynamic single leg work.
As complement to bilateral work
