Unlike walking lunges where feet move between reps, split squat feet stay in position throughout the set. This eliminates the stepping motion and balance demand. The legs can focus purely on the up and down motion. Cleaner training stimulus for the legs.
Bilateral foot contact
Unlike Bulgarian split squats where the back foot is elevated on a bench, split squat back foot stays on the floor. Both feet provide stability. This reduces the demand on the front leg compared to Bulgarian split squats. Users can typically use heavier loads as a result.
Quad and glute work
The front leg quad and glute do most of the work. The back leg contributes some force production. The split between quad and glute emphasis depends on torso position and stance length. Upright torso with shorter stance emphasises quads. Forward lean with longer stance emphasises glutes.

The descent
Lower straight down by bending both knees simultaneously. The front knee bends to approximately 90 degrees. The back knee approaches the floor. Maintain upright torso throughout. Front knee tracks over front foot. Lower under control rather than dropping into the bottom position.
The ascent
Drive through the front foot primarily to stand back up. The back leg contributes some force but the front does most of the work. Reach the top position with both knees soft (not locked out). Maintain consistent tempo across the set. The vertical movement pattern is the key feature.
Common technique errors
Leaning forward excessively (shifts work to back). Letting front knee cave inward. Inconsistent depth between reps. Pushing too much off the back foot. Hopping or moving the feet during the set. Each error reduces the training effect or increases injury risk.

Dumbbell variations

Deficit variations
