Front squats produce different training stimulus than back squats due to the changed bar position. The differences matter for programme design.

Quad emphasis is the main feature

The front rack bar position forces an upright torso. Upright torso means more knee bend and less hip bend during the squat. More knee bend means more quad work. Front squats produce noticeably more quad stimulus than equivalent back squats. The single biggest reason to include front squats.

Core demand is higher

Holding the bar in front rack position requires significant core stability to maintain upright torso. The core works hard throughout the lift. Useful as core training alongside leg work. The combined stimulus makes front squats efficient training in limited time.

Less spinal load than back squats

The lighter loads typical with front squats reduce spinal compression compared to back squats. The bar position also produces less shear force on the spine. Some users with back issues tolerate front squats better than back squats. Worth trying for users limited by back tolerance.

Limited by upper body stability

Front squat technique is more demanding than back squats. Specific points matter for proper execution.

The front rack position

Bar sits across the front of the shoulders, supported by the deltoids. Fingers contact the bar with elbows pointing forward and upward. Wrists extended back. Bar position is critical. The shoulders, not the hands, support the weight. The hands just keep the bar in position.

Alternative grip options

Crossed arm grip (arms crossed over bar with palms down on opposite shoulders) works for users with limited wrist or shoulder mobility. Less stable than traditional grip but easier to learn. Olympic weightlifting requires traditional grip but general training accepts either. Use what works for your mobility.

The descent

Initiate by breaking at the knees while sitting back slightly with hips. Maintain upright torso throughout. Elbows stay up. Lower until thighs are at least parallel to floor or deeper. The position can produce excellent depth more easily than back squats due to the more upright position.

The ascent

Drive through the whole foot to stand up. Lead with the elbows (keep them up) and the chest. Maintain bar position throughout. Push the floor away while maintaining vertical torso. Reach lockout at the top. The breathing pattern is similar to back squats with breath held during the rep.

Wrist mobility limitations

Many users struggle to hold the front rack position due to limited wrist mobility. The wrists need to extend significantly. Daily wrist stretching, mobility work and front rack practice improves this over weeks. The crossed arm grip works as alternative during the mobility improvement phase.

Shoulder mobility limitations

Limited shoulder mobility prevents getting elbows high enough. The bar then rolls off the shoulders. Latissimus and pectoral flexibility matter for the position. Mobility work over weeks improves this. Many users see significant front rack improvement with 4 to 8 weeks of focused work.

Elbows dropping during the lift

As fatigue sets in, elbows drop forward. The bar then rolls off the shoulders or pulls you forward. Cue yourself to actively drive elbows up throughout the rep. Strong cue particularly during the ascent. Strengthen with practice over weeks.

Torso collapse

Forward lean during the lift indicates either insufficient core strength or the load being too heavy. Reduce the weight if necessary. Strengthen the core with specific work. The upright position is the main benefit of front squats. Losing it loses most of the value of the variation.
