The basics

What the squat trains

The barbell squat works multiple muscle groups simultaneously. Knowing what it trains helps you understand its place in your programme.

Primary muscles

The quadriceps do most of the work, particularly through the bottom half of the lift where knee extension dominates. The glutes contribute significantly especially during hip extension out of the hole. Hamstrings stabilise and assist hip extension. The combination makes the squat one of the most efficient lower body exercises available.

Supporting muscles

The core stabilises the spine throughout the lift. The upper back holds the bar in position. Adductors stabilise the knee path. Calves contribute to ankle stability. The whole body works during a properly executed barbell squat. The compound nature is what makes it so productive.

Why the bar position matters

High bar squats (bar across the upper traps) keep the torso more upright and emphasise the quads more. Low bar squats (bar across the rear delts) allow more forward lean and emphasise the posterior chain more. Most users do well with high bar for quad focus. Powerlifters often use low bar for absolute strength.

Range of motion considerations

Full depth squats (hips below the knee crease) maximise quad and glute development. Partial squats produce significantly less stimulus for the same load. Most users benefit from training full depth even if it means reducing the weight. The depth matters more than the absolute number on the bar.

How to do it

Technique step by step

Specific technique produces better results and reduces injury risk. The setup matters as much as the execution.

Setup and unrack

Position the bar in the rack at approximately mid sternum height. Step under the bar with even weight distribution. Position the bar across your upper traps (high bar) or rear delts (low bar). Take a deep breath, brace your core, then stand to unrack. Step back with controlled steps. Set your feet shoulder width apart with toes turned out slightly.

The descent

Breathe in and brace your core hard. Initiate the squat by sitting back with the hips while breaking at the knees. Keep your knees tracking over your toes. Lower under control through full range, going until your hip crease passes below your knee crease. Maintain a neutral spine throughout. Avoid letting the chest collapse forward.

The ascent

Drive through the whole foot to stand back up. Push the floor away while keeping the bar over the midfoot. Keep the chest up and avoid letting the hips shoot up faster than the shoulders (which produces a forward lean and shifts work to the lower back). Reach lockout at the top. Take another breath and brace before the next rep.

Breathing pattern

Breathe in at the top before descending. Hold the breath throughout the descent and ascent (Valsalva manoeuvre). Exhale near the top after passing the hardest point. The breath hold stabilises the spine under load. Continuous breathing during heavy reps is not appropriate. Each rep gets its own breath cycle.

Common mistakes

What goes wrong

Several mistakes commonly limit barbell squat results or cause injury. Knowing them helps you fix issues before they become problems.

Not squatting deep enough

Partial squats stopping above parallel produce much less stimulus than full depth squats. The temptation is using more weight at reduced depth. The trade is bad for muscle development. Either reduce the weight to reach proper depth or accept that strength development will be specific to the reduced range you train.

Knees caving inward

Knees collapsing inward (valgus collapse) during the ascent is common with heavy loads. Indicates weak glute medius and inadequate cuing to push the knees out. Practice with lighter weights focusing on pushing the knees out throughout the lift. Resistance bands around the knees can help cue the right pattern.

Forward lean

Excessive forward lean shifts work from the quads to the lower back. Caused by weak core, tight hips or shoulders dropping forward. Strengthen the core, work on mobility and focus on keeping the chest up. Reducing the weight until you can maintain position is appropriate during the learning phase.

Heels coming up

Heels rising during the squat indicates poor ankle mobility or trying to squat too deep before you have the mobility. Use weightlifting shoes with raised heels or work on ankle mobility before pursuing deeper squats. Forcing depth without mobility produces poor technique and potential injury.

Programming

How to use it

Several approaches to programming barbell squats work for different goals. Matching the programming to your goal produces the best results.

For strength

Lower rep ranges (3 to 6 reps), higher load, longer rest periods (3 to 5 minutes). 3 to 5 sets per session. Train 1 to 2 times weekly with progressive overload. Strength focused programming emphasises absolute load. The technique must be solid before pursuing maximum loads.

For muscle growth

Moderate rep ranges (6 to 12 reps), moderate load, moderate rest periods (2 to 3 minutes). 3 to 5 sets per session. Train 1 to 2 times weekly. Hypertrophy focused programming emphasises total volume. Going to within a few reps of failure produces good stimulus.

For beginners

Higher rep ranges (8 to 12 reps), light to moderate load, focus on technique. 3 sets per session, 2 to 3 times weekly. Build the movement pattern before adding significant load. Most beginners benefit from squatting more frequently than experienced lifters to develop the motor pattern.

For maintenance

Once per week of moderate volume squatting maintains strength and muscle for most users. 3 to 4 sets of 6 to 8 reps at submaximal loads. Less than this allows detraining. More than this is unnecessary for maintenance. Useful pattern for users in maintenance phases between training cycles.
