Mechanical tension is primary

Schoenfeld and other hypertrophy researchers have identified mechanical tension as the primary driver of muscle growth. Loading the chest with sufficient force across its range of motion produces the signal for adaptation. Both heavy lower rep work and lighter higher rep work produce hypertrophy when sets are taken close to failure.

Stretched position loading

Recent research has emphasised the value of loading muscles in their lengthened position. For the chest this means dumbbell pressing with full range, deep fly work and pause work at the bottom of pressing. Exercises that load the chest at full stretch appear to produce strong hypertrophy stimulus.

Volume targets

Research suggests 10 to 20 working sets per muscle per week produces strong hypertrophy results. Some research supports higher volumes for advanced lifters. 2. Flat dumbbell bench press

The flat version with the hypertrophy advantages of dumbbell loading. Greater range than barbell and unilateral loading. Four sets of 8 to 12 reps. Strong primary or secondary chest exercise depending on programme structure.

3. Flat barbell bench press

The primary chest exercise across most training programmes. Heavy progressive loading capacity. Four sets of 6 to 10 reps for hypertrophy. The barbell version allows the heaviest loading which produces strong stimulus through mechanical tension.

4. Incline barbell bench press

Heavy upper chest loading through the barbell version. Three to four sets of 6 to 10 reps. Many hypertrophy programmes include both barbell and dumbbell incline work for complete upper chest development.

5. Cable fly variations

Constant tension isolation work for the chest. The high to low, mid level and low to high variations target different chest regions. Three to four sets of 12 to 15 reps. Isolation work complements pressing exercises in complete hypertrophy programmes.

6. Pec deck machine

7. Dumbbell pullover

Rest pause sets

A complete hypertrophy programme combines key exercises with appropriate volume distribution and progression. The example programme produces strong results when followed consistently over 8 to 12 weeks.

Session structure

Each session includes one heavy compound exercise, one moderate compound exercise and one isolation exercise as the foundation. Add accessory volume as recovery and time allow. Total session time approximately 30 to 40 minutes. Performed 2 to 3 times per week with adequate recovery between sessions.

Week 1 to 4 baseline

Day A: Flat bench press 4 sets of 6 to 10 reps, Incline dumbbell press 4 sets of 8 to 12 reps, Pec deck 3 sets of 12 to 15 reps. Week 5 to 8 progression

Week 9 to 12 intensification

Maintain or slightly reduce volume. Increase intensity through more advanced techniques. Add stretched position pauses and slow eccentrics regularly. Continue progressive loading where possible. After week 12 deload for 5 to 7 days before starting the next training block.
