The high to low cable chest fly biases the lower fibres of the pectoralis major and provides constant tension across the full range of motion that pressing exercises cannot match. The arms travel from a high position down and across the body in an arc, contracting the chest into the position where the lower pec produces most force. How to do it

Cable fly high to low technique

The cable fly is mechanically simple but specific setup details affect the quality of the chest contraction and the safety of the shoulder joint at end ranges.

Setting up the cables

Set both cable pulleys to the highest position on a dual cable machine. Attach single grip handles to each cable. Stand between the pulleys with feet hip width apart and one foot slightly forward for stability. Grip the handles with palms facing down and step forward until both cables are under tension. The body should lean slightly forward at the hips.

Starting position

Arms are extended out to the sides at shoulder height with a slight bend at the elbows of approximately 15 to 20 degrees. The elbow angle stays constant throughout the movement. Shoulders are pulled down and back away from the ears. The chest is lifted and the core is engaged. The starting position has the arms behind the line of the body for the loaded stretch.

Executing the rep

Bring the hands down and together in an arc in front of the body. The hands meet at hip height with the handles crossing slightly. Squeeze the chest at the bottom for one second. Reverse the movement under control, returning the arms to the starting position with the chest stretched. The arc shape is the key technical element.

Common form errors

Bending the elbows during the rep turns the fly into a press and loses the chest isolation. Other errors include rounding the upper back rather than maintaining chest position, pulling the cables with arms only rather than driving with the chest. Using too much load also that compromises the controlled arc.

What high to low fly targets

The high to low cable fly biases the lower fibres of the pectoralis major. Understanding which fibres are emphasised allows informed programming alongside other chest exercises.

Lower pec fibres

The pectoralis major has fibres running in different orientations across its insertion on the humerus. The lower fibres (sternocostal head) attach lower on the sternum and run upward and outward to the humerus. They produce most force when the arm moves from a high position down and across the body, which is the high to low fly movement pattern.

Pec minor contribution

The pectoralis minor sits beneath the pectoralis major and assists in shoulder protraction. It contributes during the final phase of the fly when the shoulder blades protract forward. The contribution is small but consistent.

Anterior deltoid involvement

The anterior deltoid assists in shoulder flexion and horizontal adduction. Its contribution increases when the elbow bends during the rep. Maintaining the slight constant elbow bend keeps the work focused on the chest rather than shifting to the front deltoid.

Why isolation matters

Pressing exercises develop chest strength and size but combine pec work with significant triceps and front deltoid involvement. Isolation exercises like the cable fly allow targeted chest stimulus without the contribution of these assisting muscles. The combination of pressing and flying produces more complete chest development than either alone.

How to program the cable fly

The cable fly is typically programmed as an accessory or secondary exercise rather than a primary lift. The constant tension and isolation make it well suited to higher rep hypertrophy work.

Sets and reps for hypertrophy

Three to four sets of 10 to 15 reps with controlled tempo. Rest 60 to 90 seconds between sets. The constant tension of the cable allows full effective range without losing load at any point in the rep. The combination produces strong lower pec stimulus when paired with pressing work earlier in the session.

When to perform it

After primary pressing exercises in a chest session. Typical order is flat or incline bench press, then incline or decline press, then cable fly as an isolation finisher. The fly produces strong stimulus when the chest is already pre fatigued from compound work. Performing it before pressing reduces pressing capacity without significant overall benefit.

Frequency

Once or twice per week is typical for the cable fly. Chest training generally is performed 2 to 3 times per week. Including the fly in one or both chest sessions provides the lower pec stimulus that pressing alone does not deliver.

Progressive loading

Progress through small load increases of 1 to 2.5 kg per session when achievable. The cable fly is sensitive to small load changes because it is isolation work rather than a compound lift. Form quality matters more than absolute load. Increases that compromise the arc movement or introduce significant elbow bending should be avoided.

The high to low cable fly has specific characteristics. Variations and alternatives target different chest fibres or work around equipment limitations.

Mid level cable fly

Setting the cables at chest height changes the line of pull and biases the middle fibres of the chest. The mid level fly is the most common cable fly variation and works the chest most evenly. The high to low and low to high variations bias the lower and upper fibres respectively.

Low to high cable fly

Setting the cables to the lowest position and bringing the hands up and together biases the upper fibres of the chest. This is the cable equivalent of an incline fly. The low to high and high to low variations target opposite ends of the chest and pair well across a training week.

Dumbbell fly alternatives

Dumbbell flys on a flat, incline or decline bench target similar muscles but with different loading characteristics. The cable version has constant tension across the full range. The dumbbell version has variable tension with the peak at the stretched position. Both have value and most lifters benefit from including both across a training programme.

Pec deck alternative

The pec deck machine produces similar chest stimulus with simpler setup. The fixed arc of the pec deck removes some of the technical demand of the cable fly. The pec deck is a strong substitute when the cable machine is busy or when simplifying technique is the priority.
