Decline barbell bench press

The decline barbell bench press loads the lower fibres of the pectoralis major in a position that flat and incline pressing do not match. The bench angle places the body in a head down position with the bar path traveling through the lower chest. This biases the lower pec fibres while still allowing heavy progressive loading. The exercise is less commonly used than flat and incline pressing but produces strong lower chest development when included in a complete programme.

How to do it

Decline barbell bench press technique

The decline position changes the body orientation and bar path compared to flat bench press. Specific setup details affect the safety and effectiveness of the lift.

Setting up the bench

Set the decline bench at approximately 15 to 30 degrees below horizontal. Most decline benches have a fixed angle in this range. Position the foot pads so they secure the legs without restricting the hips. The bench should sit under a barbell rack at a height that allows the lifter to unrack the bar with arms slightly bent.

Body position

Lie on the bench with the legs hooked under the foot pads. Slide down the bench until the eyes are below the bar. Pull the shoulder blades down and back against the bench. Maintain a slight natural arch in the lower back. Plant the feet firmly under the foot pads. The head, upper back and buttocks should remain in contact with the bench throughout the lift.

Bar path and grip

Grip the bar slightly wider than shoulder width with the wrists straight. Unrack the bar by extending the arms. The bar should be positioned over the lower chest at the start. Lower the bar to touch the lower chest near the bottom of the sternum. Press the bar back to the starting position over the lower chest. The bar path is slightly different from flat bench press because of the body angle.

Tempo and breathing

Use a controlled 2 to 3 second descent, brief pause at the chest and 1 to 2 second drive up. Breathe in on the way down, breathe out on the way up. Heavy sets use the Valsalva manoeuvre during the difficult portion. The decline position can increase the perceived intensity of breathing patterns due to the body angle.

What decline bench press targets

The decline angle biases the lower fibres of the pectoralis major. The triceps and anterior deltoid contribute as in any pressing exercise.

Lower pec emphasis

The lower fibres of the pectoralis major attach lower on the sternum and run upward and outward to the humerus. The decline bench press loads them through their most effective line of pull. Research using EMG has shown decline pressing produces greater activation of the lower pec fibres than flat or incline pressing.

Triceps involvement

The triceps extend the elbow during the press. Their contribution is significant throughout the rep, particularly in the lockout portion. The decline angle produces similar triceps demand to flat bench press. Lifters with strong triceps tend to lift more on decline bench press than flat bench press.

Reduced front deltoid contribution

The decline angle reduces front deltoid involvement compared to flat or incline pressing. The shoulder flexion component of the press is less prominent in the decline position. This allows greater isolation of the chest from the shoulders, which is one of the reasons decline pressing produces good chest development.

Loading capacity

Most lifters can press more weight on the decline bench than the flat bench. The reduced range of motion compared to flat bench and the more efficient lower pec position both contribute. This can be both an advantage (heavier loading) and a consideration (different absolute numbers than flat bench).

Programming

How to program decline bench press

The decline bench press is typically programmed as a secondary chest exercise rather than the primary lift. Flat and incline pressing usually take priority but decline pressing provides specific lower chest stimulus that other exercises do not match.

Sets and reps for hypertrophy

Three to four sets of 8 to 12 reps with progressive loading. Rest 90 to 120 seconds between sets. The decline press works well in the hypertrophy rep range. Lower rep heavy work is possible but most programmes use flat bench for heavy strength work and decline as supplementary hypertrophy.

Sets and reps for strength

Three to five sets of 4 to 6 reps with heavier load. Rest 2 to 3 minutes between sets. Strength oriented decline press work is less common but can be useful for specific weak points or for variation in a long term programme. The reduced range of motion can produce strong lockout strength carryover.

Frequency

Once per week is typical for decline bench press in a chest programme that includes flat and incline pressing. Some programmes rotate the bench angle across sessions, with one session emphasising flat, one incline and one decline. The decline angle should not be neglected but does not need the frequency of flat or incline pressing.

Combining with other pressing

A typical chest session order is flat bench press, incline bench press or dumbbell pressing, then decline bench press or isolation work. The decline press fits late in the session when the chest is already worked. Some programmes use decline pressing as the primary lift in dedicated lower chest sessions.

Variations and alternatives

The decline bench press has specific characteristics. Variations and alternatives target the lower chest through different loading patterns.

Decline dumbbell bench press

The dumbbell version of the decline press allows independent unilateral work and a slightly greater range of motion than the barbell. The dumbbell version is preferred for hypertrophy oriented work. The barbell version allows heavier absolute loading and is preferred for strength work.

Smith machine decline bench press

The Smith machine version provides a fixed bar path with similar muscle activation. The fixed path simplifies the movement and reduces stabilising demands. The Smith machine version is a good substitute when a free weight decline bench is unavailable or when simplifying technique is the priority.

Dips with forward lean

Parallel bar dips with a forward lean of the torso bias the lower chest similarly to decline pressing. The dips have the advantage of using bodyweight resistance and the carryover to dip strength as a movement. Many lifters use dips as an alternative to decline pressing for lower chest development.

High to low cable fly

The cable fly with cables set high biases the lower chest through isolation rather than pressing. The cable fly produces different stimulus than pressing but targets similar fibres. Combining decline pressing with high to low cable fly produces strong lower chest development.
