Cross Body Hammer Curls

The cross body hammer curl is a dumbbell hammer curl performed by curling the weight across the body toward the opposite shoulder. The cross body angle biases the brachialis and brachioradialis more than standard hammer curls. For lifters chasing forearm thickness and upper arm width this is one of the most direct exercises in any gym.

How to perform

Setting up the cross body hammer curl

The cross body hammer curl is mechanically simple but the curl path matters. The cross body angle is what distinguishes this exercise from standard hammer curls. Walk through each phase before chasing reps.

1. Stance and grip

Stand with feet hip width apart. Hold the dumbbells at the sides with palms facing the body in a neutral grip. Arms hang straight down from the shoulders. The dumbbells should rest against the outside of the thighs at the start position.

2. The curl path

Curl one dumbbell up and across the body toward the opposite shoulder. The wrist stays in the neutral hammer grip throughout. The dumbbell travels in a diagonal arc rather than the straight vertical arc of a standard hammer curl. The cross body angle is what biases the brachialis specifically.

3. The peak contraction

Hold the top position for one second. The dumbbell sits near the opposite shoulder. The elbow is fully flexed. The wrist remains neutral. This pause is what allows the brachialis to fully shorten under load. The peak contraction is the most productive part of every rep.

4. The descent

Lower the dumbbell under control over two seconds back to the start position at the side of the thigh. The wrist stays neutral throughout. The arm fully straightens at the bottom. The controlled eccentric is where the brachialis and brachioradialis hypertrophy stimulus is greatest.

5. Alternate sides

As the first dumbbell completes its descent, begin curling the opposite side toward the opposite shoulder. The alternating rhythm allows each arm full attention. One rep counts when both sides have curled and returned to the start position.

What cross body hammer curls train

The cross body hammer curl biases the brachialis and brachioradialis more directly than standard hammer curls or supinated curls. The neutral grip and the cross body angle are what produce this specific muscle distribution.

Brachialis

Primary mover. The cross body angle places the brachialis in its strongest position. EMG studies have shown the brachialis activates most strongly during neutral grip curls with the upper arm in a slightly internally rotated position, which is exactly what the cross body movement produces. For lifters chasing upper arm width this is one of the most direct exercises.

Brachioradialis

Primary mover. The most prominent forearm muscle that contributes to elbow flexion. The neutral grip biases the brachioradialis more than supinated grips. Combined with the cross body angle the brachioradialis works heavily across every rep. Visible forearm thickness is largely built by neutral grip curls.

Biceps brachii (short head)

The cross body angle biases the short head of the biceps slightly more than the long head. The short head contributes to upper arm width when developed. The biceps still contributes meaningfully even though the brachialis and brachioradialis are the primary movers.

Forearm flexors and grip

The forearm flexors hold the dumbbell. Cross body curls produce slightly higher forearm involvement than standard hammer curls because the cross body angle requires more wrist stability. Most lifters can complete sets without strap assistance.

Common mistakes

Five errors on cross body hammer curls

The cross body hammer curl is forgiving but several errors steal the brachialis bias. The most common failures relate to curl path and wrist position.

Curling straight up instead of across

If the dumbbell travels straight up the lift becomes a standard hammer curl, not a cross body curl. The diagonal curl path is what biases the brachialis. Force the curl to travel toward the opposite shoulder. Filming from the front helps spot the curl path.

Wrist rotation during the curl

Rotating the wrist from neutral to supinated during the curl turns the lift into a standard dumbbell curl. The wrist must stay in the neutral hammer position throughout. The neutral grip is what biases the brachialis and brachioradialis.

Swinging with the trunk

Using a trunk swing to throw the dumbbell across the body moves the load to momentum. The trunk should stay rigid throughout the set. If trunk movement is needed to complete reps the weight is too heavy. Drop ten to fifteen percent and rebuild.

Elbow drifting forward

If the elbow moves in front of the body during the curl the anterior delt takes the load. The elbow should stay pinned at the side throughout every rep. The cross body angle does not change the elbow position requirement. The forearm crosses the body, the elbow stays at the side.

Going too heavy

The cross body angle is mechanically weaker than straight hammer curls. Productive working weights are typically 80 to 90 percent of standard hammer curl weight for the same rep count. Start lighter than you think and progress based on rep quality.

Programming

Sets, reps and where cross body hammer curls fit

Cross body hammer curls are accessory work. They sit at the end of a pulling or arm session as a brachialis and brachioradialis focused finisher.

Hypertrophy: 8 to 12 reps per side

The productive range. 3 to 4 sets of 8 to 12 reps per side at moderate loads. Stop 1 to 2 reps short of failure. The set is complete when both sides have done the prescribed reps. Pair sides immediately for time efficiency. NSCA Essentials supports this rep range for hypertrophy.

High volume: 12 to 20 reps per side

Higher rep cross body hammer curls work as a finisher. 2 to 3 sets per side at lighter loads at the end of an arms session. The longer time under tension at lighter loads produces brachialis and forearm hypertrophy without significant joint stress.

Strength: 5 to 8 reps per side

Heavier cross body hammer curls build elbow flexor strength. 3 to 4 sets of 5 to 8 reps per side at heavier dumbbells. Maintain strict trunk and elbow position throughout. Both sides should be trained at the same load.

Frequency

2 to 3 sessions per week is well tolerated. Cross body hammer curls recover quickly because the loads are moderate and the joint stress is low. Many balanced bicep programmes include them as a finisher in every arms session.

Pairing

Pair cross body hammer curls with supinated curls for complete elbow flexor development. The cross body version builds brachialis and brachioradialis. The supinated version builds biceps brachii. The combination produces complete upper arm development.

How heavy should I cross body hammer curl?

Will cross body hammer curls build my forearms?

Should I alternate sides or do both at once?

Why do my elbows drift forward on cross body curls?
Most often because the weight is too heavy. The diagonal curl angle is more demanding than straight curling. As load exceeds elbow flexor capacity the body recruits the anterior delt by drifting the elbow forward. Reduce load and rebuild form.
Can I do cross body hammer curls with cables?
Yes. A single arm cable curl performed with a cross body path produces a similar training effect. Set the cable at the lowest pulley with a D handle. Curl across the body toward the opposite shoulder. The cable version provides constant tension which the dumbbell version does not.
How often can I do them?
Two to three sessions per week is well tolerated. Daily light cross body hammer curls are possible if total weekly volume stays below approximately 20 working sets per side. The brachialis and brachioradialis recover quickly because the loads are moderate.
