Alternating Dumbbell Curls

The alternating dumbbell curl is the most common bicep exercise in any commercial gym. The dumbbells are curled one arm at a time which allows each side full attention and a natural supination at the top of the rep. For lifters who want a productive bicep exercise that fits into any session this is the universal starting point.

How to perform

Setting up and curling cleanly

The alternating dumbbell curl looks simple but rep quality matters more than load. The setup is straightforward. What turns an alternating curl into bicep hypertrophy work is the supination at the top and the controlled descent.

1. Stance and grip

Stand with feet hip width apart. Hold the dumbbells at the sides with palms facing the thighs in a neutral grip at the start position. Arms hang straight down from the shoulders. The dumbbells should rest against the outside of the thighs, not in front of them.

2. The curl

Curl one dumbbell up by flexing the elbow. As the dumbbell rises rotate the wrist so the palm faces the shoulder at the top of the rep. The supination is what fully shortens the biceps brachii. The elbow stays pinned at the side throughout the rep.

3. The peak contraction

Hold the top position for one second. Squeeze the bicep deliberately. The wrist is fully supinated, the dumbbell is roughly at shoulder height, the elbow is fully flexed. This pause is what separates a real curl from a momentum driven swing.

4. The descent

Lower the dumbbell under control over two seconds. Rotate the wrist back to neutral as the dumbbell descends. Eccentric loading drives a significant fraction of bicep hypertrophy (Schoenfeld 2010), so a fast drop wastes the most productive half of the rep.

5. Alternate sides

As the first dumbbell completes its descent, begin curling the opposite side. The alternating rhythm allows each arm full attention while keeping the workout flowing. One full rep counts when both sides have curled and returned to the start.

What alternating dumbbell curls train

The alternating dumbbell curl is a near isolation exercise for the elbow flexors. The neutral to supinated grip path biases the biceps brachii heavily while the supporting muscles assist.

Biceps brachii

Primary mover. The biceps has two heads (long and short) that both flex the elbow and supinate the forearm. The neutral to supinated curl pattern of the alternating dumbbell curl maximises biceps activation through both functions simultaneously. EMG studies consistently rank dumbbell curls among the highest biceps activation exercises.

Brachialis

The brachialis sits beneath the biceps and contributes significantly to elbow flexion. It is loaded heavily across the early phase of the curl before the supination begins. Lifters with thick upper arms typically have well developed brachialis muscles. Dumbbell curls hit this muscle consistently.

Brachioradialis

The brachioradialis is the most prominent forearm muscle. It assists with elbow flexion, especially in the neutral grip position at the bottom of the curl. The alternating dumbbell curl trains it as a secondary effect of the supinating curl pattern.

Anterior deltoid

The front of the shoulder works isometrically to keep the upper arm stable against the side during the curl. If you allow the elbow to drift forward the anterior delt takes more load and the biceps less. Keep the elbow pinned for honest biceps loading.

Common mistakes

Five errors on alternating dumbbell curls

The dumbbell curl is forgiving but several errors steal biceps loading. The most common failures are about momentum and elbow position.

Swinging the dumbbells up

Using a hip thrust or trunk swing to throw the dumbbell up moves the load from the biceps to momentum. The trunk should stay rigid throughout every rep. If you cannot complete reps without trunk swing the weight is too heavy. Drop ten to fifteen percent and rebuild.

Elbows drifting forward

If the elbow moves in front of the body during the curl the anterior delt takes the load. The elbow should stay pinned at the side throughout every rep. Some lifters use elbow drift deliberately on the last reps of a heavy set but this is an advanced technique.

Skipping the supination

Curling the dumbbells with the palms facing the shoulder throughout misses the supination at the top. The biceps brachii has two functions: elbow flexion and forearm supination. The supinating curl trains both. The straight curl trains only one. Use the full pattern.

Going too fast

Most dumbbell curl sets are done too quickly. Two seconds up, one second pause, two seconds down is the productive tempo. Rushing through reps reduces time under tension and the biceps respond to time under tension as much as load.

Going too heavy

Most lifters use dumbbell curl weights based on what they can swing rather than what they can curl strict. NSCA Essentials recommends loading that allows full range under control. For most trained lifters productive dumbbell curl weights are 10 to 22 kg per hand for sets of 10.

Programming

Sets, reps and where alternating dumbbell curls fit

Alternating dumbbell curls are accessory work. They sit at the end of a push or pull session. They also work in a dedicated arms session. The programming is straightforward provided the load and tempo are honest.

Hypertrophy: 8 to 15 reps per side

The productive range. 3 to 5 sets of 8 to 15 reps per side. Stop 1 to 2 reps short of failure. The set is complete when both sides have done the prescribed reps. Pair sides immediately for time efficiency. Schoenfeld and colleagues have shown 10 plus weekly sets per muscle group as productive for hypertrophy.

Strength: 5 to 8 reps per side

Heavier alternating dumbbell curls build bicep strength. 3 to 4 sets of 5 to 8 reps per side at heavier dumbbells. Maintain strict elbow position throughout. Both sides should be trained at the same load.

High volume: 15 to 25 reps per side

High rep alternating dumbbell curls work as a finisher at the end of an arms session. 2 to 3 sets at light to moderate loads. Useful for blood flow and bicep hypertrophy at lower joint stress. They pair well with triceps work for full arm finishers.

Frequency

2 to 3 sessions per week is well tolerated. The biceps recover quickly because the muscle is small and the loads are moderate. Many balanced programmes include dumbbell curls in every pulling session as a finisher.

Programme placement

Place alternating dumbbell curls at the end of a session after the main back or arm work. They pair well with rear delt fly variations or hammer curls for finishing sets. Avoid placing them before back exercises because the biceps fatigue will compromise rowing and pulling performance.

Should I alternate arms or curl both at once?
Both work. Alternating allows each arm full attention and a natural rhythm. Simultaneous bilateral curling lets you complete the set faster. For pure hypertrophy alternating is slightly better because each rep gets focused attention. Bilateral curling is more time efficient.
How heavy should I dumbbell curl?
For most trained lifters productive working dumbbells are 10 to 22 kg per hand for sets of 10 with strict form. Heavier than that typically requires trunk swing to complete reps which reduces biceps loading. Build slowly and prioritise form over weight.
Should I supinate at the top?

Why do my elbows drift forward?

Dumbbell curls or barbell curls?
Both. Dumbbell curls allow supination through the rep and unilateral correction. Barbell curls allow heavier total loading. Most balanced bicep programmes include both. For lifters with one side dominant, dumbbell curls are particularly useful for correcting imbalances.
How long does it take to see bicep growth?
Visible bicep changes typically appear at 8 to 12 weeks of consistent training. Strength gains appear earlier, usually within the first 4 weeks. The biceps respond to volume and consistency rather than any specific exercise selection.
How often can I do dumbbell curls?
Two to three sessions per week is well tolerated. Daily light dumbbell curls are possible if total weekly volume sits below approximately 25 working sets per side. The biceps recover quickly because the muscle is small and the joint loading is moderate.
