Pre-workout is marketed mostly at gym goers but several of the ingredients have strong evidence for endurance performance. Runners, cyclists, rowers and other endurance athletes can benefit from specific pre-workout ingredients done right. The application differs from gym pre-workout use. The dosing and timing matter for different reasons. Here is what works for endurance and what does not.

Caffeine for endurance

Caffeine has some of the strongest performance evidence of any legal supplement. The effects on endurance are well established.

The performance effect

Caffeine improves endurance performance by 2 to 7 percent in most studies. The effect is real, reasonably consistent and meaningful for competitive athletes. A 5 km runner might improve race time by 30 to 90 seconds. A cyclist might sustain higher power for longer. The performance benefits scale with effort duration up to several hours.

Reduced perceived effort

Caffeine reduces the perceived effort at any given pace. Hard efforts feel easier. This subjective effect is one of the most useful aspects for endurance athletes. Training that would have felt unsustainable becomes manageable. The reduced effort perception lets athletes push harder for longer.

Fat oxidation effects

Caffeine increases fatty acid availability for fuel during exercise. The body has more fat available to use, potentially sparing glycogen stores. The actual contribution to endurance performance from this mechanism is debated but it may matter for very long efforts where glycogen depletion limits performance.

Dosing for endurance

3 to 6 mg per kg bodyweight is the standard performance dose. For a 70 kg runner that means 210 to 420 mg. Most endurance athletes find their sweet spot in the 3 to 4 mg per kg range. Higher doses do not produce proportionally better results and add side effects.

The beta alanine question

When buffering matters

Beta alanine helps performance in specific time domains. Whether it matters for your endurance event depends on what you actually do.

The right time domain

Beta alanine works best for efforts lasting 60 seconds to 4 minutes. This includes track running events (800 m to 1500 m), rowing 2 km, swimming middle distance and similar. Outside this range the benefits are smaller. Pure sprints finish too quickly. Long endurance events have other limiters that buffering does not affect much.

For repeated efforts

Sports with repeated high intensity bursts benefit from beta alanine even when individual efforts are short. Football, rugby, hockey and similar sports involve many sprints with limited recovery. The buffering capacity helps maintain repeat sprint quality through long matches. The benefit is meaningful for these athletes.

For longer endurance

Marathon, ultra distance and similar long endurance events see less direct benefit from beta alanine. The pace is typically below the threshold where acid buildup limits performance. Beta alanine may help the kick at the end or interval training but not the steady state long distance.

Building it up

Beta alanine works through muscle carnosine buildup over weeks. Endurance athletes who want benefits need consistent daily use over 4 to 8 weeks. Pre-workout doses of beta alanine on training days alone build up slower than daily supplementation. Many endurance athletes take beta alanine separately from pre-workout for consistency.

What else might help endurance

Several other pre-workout ingredients have varying evidence for endurance performance. Most produce smaller effects than caffeine and beta alanine.

Citrulline for blood flow

Citrulline supports nitric oxide production and blood flow. The endurance evidence is less strong than the strength training evidence but some studies show benefits. The blood flow effect may help oxygen delivery to working muscles. Effects are modest compared to caffeine.

Creatine for repeated efforts

Creatine helps performance in efforts under 30 seconds, which translates to sprint capacity within endurance events. For pure endurance work the benefits are limited. For mixed sports with sprint requirements, creatine adds useful capacity. It works through accumulation rather than acute pre-workout effects.

Sodium and electrolytes

For endurance work in heat or for long durations, electrolyte content of pre-workout or separate electrolyte intake matters more than typical pre-workout ingredients. Hydration and sodium are bigger limiters than most stimulants for long endurance work in challenging conditions.

Carbohydrate

For endurance work over 90 minutes, carbohydrate intake during exercise matters significantly. Some pre-workouts include carbohydrates. Most do not. Endurance athletes typically need separate fuelling strategies during long efforts rather than relying on pre-workout for this.

How to apply pre-workout for endurance training and competition differs from gym applications. Several practical points help.

For training sessions

Caffeine 30 to 60 minutes before key sessions. Moderate doses work for most training. Higher doses for race pace sessions or specific hard workouts. Avoid daily use to prevent tolerance buildup. Easier sessions usually do not need pre-workout.

For races

Pre-race caffeine has strong evidence at 3 to 6 mg per kg bodyweight 60 minutes before start. Some athletes prefer to take caffeine in stages during long races rather than all at once. Test the strategy in training first. Racing with untested pre-workout strategies is asking for trouble.

Gut tolerance matters

For different events
