How to do it

Technique step by step

Setup and grip

Position the bar in a rack at upper chest height. Grip the bar just outside shoulder width with hands directly above the elbows. Bend the wrists back slightly so the bar sits in the palm rather than the fingers. Step under the bar and rest it on the front of the shoulders. Bar should touch the top of the chest.

The setup before the press

Take a deep breath and brace the core hard. Tighten the upper back and shoulders. Squeeze the glutes. The whole body should be tight before initiating the press. The setup matters as much as the press itself.

The press

Drive the bar straight up. Move the head back slightly as the bar passes the face to allow vertical bar path. As the bar passes the head, push the head forward through the bar (shrugging the shoulders into the bar). The bar finishes over the mid foot with arms locked out and traps shrugged up.

The lowering

Lower the bar under control back to the front of the shoulders. Move the head back again to allow vertical bar path. Reset the upper back position before the next rep. Breathe out at the top, breathe in at the bottom. Each rep gets its own breath cycle.

Several mistakes commonly limit overhead press progress. Knowing them helps you fix issues.

Excessive backward lean

Some lean is necessary to allow vertical bar path. Excessive lean turns the exercise into a partial incline bench press. Maintain mostly vertical torso with slight head movement. Reduce the weight if you cannot maintain reasonable posture.

Soft core during the press

Loose core lets the body bend backward at the lower back under heavy load. Brace the core firmly throughout the rep. The bracing protects the spine and produces more efficient power transfer. Most failed presses are core failures rather than shoulder failures.

Bar path forward of the head

Pressing the bar in an arc that travels forward of the head wastes energy and stresses the shoulders. The bar should travel as vertical as possible. Move the head out of the way rather than pressing around it. Practice with lighter loads to develop the vertical path.

Not finishing at lockout

Some users stop short of full overhead position. The shrug at the top is part of the rep. Press to full arm extension with traps shrugged up to the ears. The complete rep stimulates the shoulders through full range and trains overhead stability.

Several approaches to programming overhead press work for different goals. Match the programming to your goal.

For strength

3 to 5 reps, 3 to 5 sets. Heavy load. 3 to 5 minute rest periods. Train 1 to 2 times weekly with progressive overload. Strength focused programming emphasises absolute load. Technique must be solid before pursuing maximum loads.
