Incline Dumbbell Curls

The incline dumbbell curl is performed lying back on an incline bench with the arms hanging behind the line of the body. The slightly extended shoulder position stretches the long head of the biceps and biases this fibre region more than standard curls. For lifters chasing bicep peak development this is one of the most direct exercises available.

How to perform

Setting up the incline curl

The incline dumbbell curl is mechanically simple but the bench setup decides the muscle bias. The incline angle matters because it determines how far behind the body the arms hang. Walk through the setup before chasing reps.

1. Bench angle

Set an incline bench between 45 and 60 degrees. Lower angles (45 degrees) produce more aggressive bicep stretch but less stable shoulder position. Higher angles (60 degrees) reduce the stretch but allow heavier loading. The 60 degree setting is the standard starting point for most lifters.

2. Body position

Lie back on the bench with feet flat on the floor. Hold the dumbbells at the sides with palms facing forward in a supinated grip. The arms hang straight down and slightly behind the line of the torso. This position is what stretches the long head of the biceps.

3. The start position

Arms fully extended, palms facing forward, shoulders pressed back into the bench. The dumbbells hang behind the line of the body. The shoulder is in a slightly extended position which is what biases the long head of the biceps and distinguishes this exercise from standing curls.

4. The curl

Curl the dumbbells up by flexing the elbows. The upper arms stay roughly stationary as the forearms rotate up. The wrists stay supinated throughout. Squeeze the biceps at the top of the rep for a one second peak contraction. The dumbbells arrive near the shoulders at the top.

5. The descent

Lower the dumbbells under control over two to three seconds. The arms fully straighten at the bottom. The dumbbells return to the stretched position behind the line of the body. This stretched bottom position is what makes the incline curl particularly productive for long head development.

What incline dumbbell curls train

The incline dumbbell curl biases the long head of the biceps because the slightly extended shoulder position stretches this fibre region more than standard curls. The result is targeted hypertrophy of the muscle that contributes most to bicep peak.

Biceps brachii (long head)

Primary mover. The long head of the biceps crosses the shoulder joint and is loaded more when the shoulder is in extension. The incline position places the shoulder in slight extension which stretches the long head and biases it through the curl. EMG studies show incline curls produce the highest long head activation of any curl variation.

Biceps brachii (short head)

The short head still contributes but less than the long head on this exercise. The short head does not cross the shoulder joint so the shoulder extension does not bias it specifically. Both heads work but the long head is the primary mover and the focus of incline curl programming.

Brachialis

Loaded across the rep. The brachialis sits beneath the biceps and contributes to elbow flexion regardless of shoulder position. Heavy incline curls produce brachialis hypertrophy as a secondary effect of the long head focused work.

Forearm flexors and grip

The forearm flexors hold the dumbbells. The supinated grip stresses the wrists more than neutral grips. Most lifters can complete sets without grip issues at standard incline curl weights. The lying back position takes the trunk out of the equation entirely.

Common mistakes

Five errors on incline dumbbell curls

The incline curl has specific failure modes related to the bench position and the stretched starting position. Most common errors involve trying to shorten the stretch or use shoulder movement.

Bringing the arms forward

If the upper arms drift forward during the curl the long head stretch is lost. The upper arms should stay roughly stationary behind the line of the body. The forearms rotate up around the elbow as the only moving joint. Shoulder movement turns the lift into a standard curl.

Partial range of motion

Stopping the descent before full arm extension reduces the long head stretch. The stretched bottom position is what makes the incline curl uniquely productive. Allow the dumbbells to fully descend to the lengthened position every rep.

Bouncing at the bottom

The fully stretched bottom position is mechanically demanding. Many lifters bounce out of this position using a quick reversal. The bounce wastes the long head stretch. Pause briefly at the bottom before curling back up.

Bench too upright

A near vertical bench reduces the shoulder extension and turns the exercise into a seated curl. The bench should sit at 45 to 60 degrees. Above 60 degrees the stretch is minimal. Lower bench angles produce more aggressive stretch but require more shoulder mobility.

Going too heavy

Incline curls work in a stretched position that is mechanically weaker than standing curls. Productive working weights are typically 70 to 80 percent of standing dumbbell curl weight for the same rep count. Start lighter than you think and progress based on rep quality.

Programming

Sets, reps and where incline curls fit

Incline dumbbell curls are accessory work. They sit at the end of an arms session as a long head focused finisher. They are most useful for lifters chasing visible bicep peak development.

Hypertrophy: 8 to 12 reps

The productive range. 3 to 4 sets of 8 to 12 reps at moderate loads. Stop 1 to 2 reps short of failure. The long head bias makes this exercise particularly useful for peak development work. Strict technique throughout, especially at the stretched bottom position.

High volume: 12 to 20 reps

Higher rep incline curls work as a finisher. 2 to 3 sets at lighter loads at the end of an arms session. The cumulative time under tension at lighter loads produces long head hypertrophy with manageable joint stress. The lying back position has low cardiovascular demand.

Strength is rarely the goal

Incline curls are not a strength exercise. The stretched starting position limits loading potential. Heavier work should go on standing dumbbell or barbell curls. Keep incline curls in the hypertrophy and accessory categories.

Frequency

2 to 3 sessions per week is well tolerated. Incline curls recover quickly because the loads are moderate and the joint stress is moderate. Many balanced bicep programmes include them as a long head focused exercise once per week.

Pairing

Pair incline curls with drag curls for double long head focus. The incline curl stretches the long head at the bottom. The drag curl shortens it at the top. Combined they cover the long head across the full range of motion. This combination is particularly effective for bicep peak development.

Higher angles reduce the stretch and allow heavier loading. 60 degrees is the standard starting point. Experiment within the 45 to 60 degree range to find the angle that suits your shoulder mobility.
Will incline curls build my bicep peak?
They contribute to bicep peak development by biasing the long head of the biceps which contributes most to visible peak. No single exercise builds the peak alone because the underlying bicep shape is largely genetic. Incline curls develop the long head to its full potential.
How heavy should I incline curl?
For most trained lifters productive working dumbbells are 10 to 18 kg per hand for sets of 10. This is roughly 70 to 80 percent of standing dumbbell curl weight because the stretched starting position is mechanically weak. Start at 70 percent and progress slowly.
Should I alternate arms or curl both at once?
Both work. Bilateral curling is more time efficient. Alternating allows each arm full attention and slightly more rest between sides. For pure long head focus alternating is slightly better because the focused attention helps maintain the strict technique that the long head bias requires.
Why do my shoulders hurt during incline curls?
Most common cause is the bench angle being too low for your shoulder mobility. The slightly extended shoulder position is what produces the long head stretch but excessive extension stresses the shoulder. Raise the bench angle by 5 to 10 degrees. If discomfort persists, switch to a different long head focused exercise.
Incline curls or drag curls for the long head?
Both. Incline curls stretch the long head at the bottom of the rep. Drag curls shorten the long head at the top. Combined they cover the long head across the full range of motion. Most peak focused bicep programmes include both as complementary exercises.
How often can I do incline curls?
Two to three sessions per week is well tolerated. The stretched position produces more eccentric stress than standing curls so recovery may take slightly longer. Most lifters do well with one to two incline curl sessions per week within a balanced bicep programme.
